Protein is the one macro where the target genuinely matters, and it is also the one where the advice ranges from "0.8 g per kilogram" to "eat as much as you physically can". Both are wrong in useful ways.
The RDA is a floor
The commonly quoted figure — 0.8 g per kilogram of bodyweight — is a recommended dietary allowance. RDAs are set at the level that prevents deficiency in almost everyone. They are a floor below which things go wrong, not a target at which things go well.
For a sedentary person who is not dieting and not training, 0.8 g/kg is genuinely adequate. For anyone in a calorie deficit, doing resistance training, or over about 60, it is too low to be optimal.
Where the real number sits
The research clusters fairly tightly. For people training and eating at or near maintenance, benefits from additional protein largely plateau around 1.6 g per kilogram of bodyweight. In a calorie deficit the useful range shifts up, to roughly 1.6–2.2 g/kg, because protein is doing more work: preserving muscle while the body is looking for tissue to break down.

Two adjustments worth knowing. If you are carrying a lot of body fat, calculating from goal weight or lean mass rather than current weight avoids an unnecessarily large number — fat tissue does not need feeding with protein. And if you are over 60, the higher end of the range is worth aiming for, because older muscle responds less readily to the same amount.
Why it is worth being deliberate about
Three reasons, in order of how much they matter to most people.
It preserves muscle in a deficit. A deficit tells the body to release stored energy; it does not specify from where. Adequate protein plus some resistance training is what steers that toward fat rather than muscle. This is the difference between losing 6 kg and looking better, and losing 6 kg and looking smaller but softer.
It is by a distance the most filling macro. Calorie for calorie, protein suppresses appetite more than carbohydrate or fat. A high-protein deficit is measurably easier to hold, which matters more than any theoretical advantage because adherence is the thing that actually fails.
It costs more to digest. Around 20–30% of protein's calories are spent processing it, against 5–10% for carbohydrate and 0–3% for fat. This is real but small — worth perhaps 50–80 calories a day at a normal intake. Do not build a plan around it.

The number stops feeling abstract once you see what it takes to hit it.

The first thing most people notice is how far dal alone gets you: 6–9 g a katori means five katoris to reach 40 g, which nobody eats. A vegetarian diet can absolutely hit 120 g of protein, but it takes deliberate choices — paneer, curd, soya, whey — rather than the default plate. Timing, spreading and the rest
Total daily intake is the part that matters. Everything else is a rounding error by comparison.
Spreading protein across three or four meals is mildly better than one enormous serving, because there appears to be a ceiling on how much muscle protein synthesis a single feeding can stimulate. "Mildly" is the operative word. Hitting 120 g in two meals beats missing 120 g in five.
The post-workout window is not the 30-minute emergency it was sold as. Getting your total for the day is the requirement; whether the shake was at 4pm or 6pm is not.
Can you eat too much?
For people with healthy kidneys, there is no good evidence of harm at intakes well above these ranges. The frequently repeated kidney warning comes from advice given to people with existing kidney disease, where protein restriction is genuinely part of treatment. It does not transfer to healthy people, and this is one of the more persistent misreadings in nutrition.
If you have kidney disease, that is a conversation with your doctor rather than something to settle from a table.
The practical ceiling is different: protein is filling and calorie-bearing, so past a point it crowds out carbohydrates you would rather have for training, or pushes you over your calorie target. Around 2.2 g/kg there is nothing left to gain.
The short version
- Take your bodyweight in kilograms.
- Multiply by 1.6 at maintenance, or 1.8–2.2 in a deficit.
- Spread it across three or four meals if convenient. Do not lose sleep if not.
- Hit the total most days. Most days is enough.
