It is the question behind almost every weight-loss plan: how much can I lose by a specific date? A wedding, a holiday, a medical appointment, the end of the month.

The honest answer has two parts, because the number on the scale is measuring two different things.

The short answer

  • A realistic, sustainable month of fat loss is 1–3 kg (roughly 2–7 lb).
  • Your first month will often show more (3–5 kg), because of water and stored carbohydrate, not fat.
  • After the first month, 1.5–3 kg a month is a good, steady pace for most people.

Those figures come from the rough rule that 7,700 calories of deficit equals a kilogram of body fat. They describe fat. The scale also shows everything else.

Why the first month looks so good

When you cut calories, and especially carbohydrates, your body draws on glycogen: the carbohydrate stored in muscles and the liver. Each gram of glycogen is stored with around three grams of water. Most adults hold 400–500 g of glycogen, so emptying part of it can release 1–2 kg of water within the first one to two weeks.

Eating less food also means less food and salt sitting in your digestive tract, which can be another half a kilogram.

How much weight can you safely lose in a month?

Most health guidance puts a safe, sustainable rate at 0.5–1 kg a week, which is 2–4 kg a month. For people with a lot of weight to lose, the upper end is fine; for people closer to a healthy weight, the lower end is more sensible.

A useful way to scale it is by percentage: about 0.5–1% of body weight per week.

Can you lose 5 kg in a month?

As total scale weight in the first month, it is possible for people starting at a higher weight, perhaps 2–3 kg of fat plus 1.5–2 kg of water. That requires a deficit of 600–800 calories a day and a starting weight where that deficit is reasonable.

As fat loss alone, 5 kg in a month needs a deficit of about 1,250 calories a day, every day. For most people that means eating well under 1,200–1,500 calories, which is hard to sustain and is the kind of intake that should be medically supervised.

Can you lose 10 kg in a month?

No, not as fat. That would need a daily deficit of around 2,500 calories, which for most people is, more than their entire daily burn. Programmes that promise it are counting water, glycogen and gut contents, and those return as soon as normal eating resumes. Losing 10 kg realistically takes five to six months.

Planning a month

If you have a date in mind, work backwards:

  1. Find your maintenance calories. TDEE calculator.
  2. Set a deficit of 10–20% below it, usually 300–600 calories.
  3. Expect the first week to run ahead of the plan. Do not adjust anything because of it.

  5. Give it the full month before changing anything. Three weeks is the minimum for a real signal.

What makes one month turn into three

A month of weight loss is easy compared with the month after it. The things that help most:

  • A deficit you barely notice. If you are hungry all day, the pace is too fast.
  • Protein at every meal. It is the most filling macronutrient and protects muscle. How much protein you need.
  • Not cutting whole foods you love. Rice, roti, sweets, chai. Portion them instead.
  • Logging the weekends. Weekday deficits are routinely erased by two unlogged days.
  • Measuring more than the scale. A waist measurement or how your clothes fit often moves when the scale does not.
