The Apple Watch is a genuinely good heart rate monitor and a genuinely poor calorimeter. Those two facts sit next to each other on the same screen, which is the whole problem.
Validation studies have been consistent for about a decade now: wrist wearables — Apple Watch, Fitbit, Garmin, all of them — measure heart rate to within a few percent of a chest strap, and estimate energy expenditure with errors commonly in the 20–40% range. Some studies find worse. Very few find better.
That is not a defect in your watch. It is a limit of the method.
Why the error is structural
Measuring energy expenditure properly means measuring gas exchange — oxygen consumed, carbon dioxide produced — in a lab, with a mask. Your watch has none of that. It has a heart rate sensor, an accelerometer, and the numbers you typed in when you set it up.
From those it infers calories through a model. The model has to guess at things it cannot see:
Your actual body composition. Muscle burns more at rest than fat does. The watch knows your weight, not what it is made of.
Your efficiency. Two people running the same pace at the same weight can differ by 15% in energy cost, depending on gait, training history and economy.
What kind of activity this is. Heart rate rises for caffeine, stress, heat, dehydration and poor sleep. The watch cannot always tell an elevated heart rate from work being done, so an anxious meeting can read as exercise.
Load. Carrying a heavy bag upstairs and walking upstairs empty-handed look nearly identical to a wrist.
What it is good at
Worth being fair here, because the watch is a useful instrument used correctly.
- Heart rate, especially at steady effort. Very good.
- Step count. Reliable to within a few percent.
- Relative comparisons. If today reads 20% higher than yesterday, you probably did about 20% more. The ratio is far more trustworthy than the absolute figure.
- Consistency over time. A stable systematic error is genuinely useful data — it just is not the number printed on it.
- Getting you to move. By some distance its largest real effect on anybody's body composition.
The one rule that matters
Do not eat back the calories your watch says you burned.
This is the entire practical consequence, and it is where wearables actively cost people results. The mechanism is simple:
Your watch overestimates the burn by, say, 30%. It reports 600 calories for a workout that cost 420. You eat 600 back. You have quietly erased a 180-calorie deficit — most of a day's worth — while doing everything the app told you to.
Worse, most calorie trackers will happily add that figure to your daily allowance, which turns an estimate with a 40% error bar into a licence to eat.
What to do instead: set your calorie target from a TDEE calculation that already includes your usual training in the activity multiplier, and then ignore the daily burn figure entirely. If you genuinely trained far harder than usual, eat back half of what the watch claims, at most.

The double-counting trap
There is a specific failure worth naming because it is so easy to fall into.
If your calorie target already assumes you are "moderately active", your training is already accounted for. Adding the watch's exercise calories on top counts the same workout twice. People do this without noticing, wonder why a 500-calorie deficit is not producing weight loss, and conclude their metabolism is broken.

Two things stand out. Resistance training is where wearables are worst, because heart rate during weights reflects rest intervals and effort rather than energy cost. And steady cardio is where they are best, because heart rate and energy cost actually correlate there.
Using it well
- Trust heart rate. Distrust calories.
- Set your calorie target from a TDEE estimate, not from the watch.
- Never eat back exercise calories in full.
- Use the trend, not the number. Your watch's error is roughly consistent, so a rise week over week is real even when the absolute figure is not.
- Let the scale arbitrate. Weight trend over three weeks tells you what your actual energy balance was. That is the only real measurement in this system, and it beats every estimate — including the ones on your food log.
The watch is not lying to you. It is doing something genuinely hard with the wrong instruments, and it is honest enough about that in Apple's own documentation. Use it for what it measures and estimate the rest.
